Collagen: benefits for skin and how to make the most of it

Collagen is the most abundant protein in the human body: about a third of our total protein, and the scaffolding of the dermis. Production declines from our twenties, by roughly 1% a year, and the drop accelerates at menopause. Hence the interest in supplements — but they aren't equal, and everything hinges on form and dose. Here's what we know, and what we don't.
What collagen does in the skin
The dermis, the skin's deep layer, is a mesh of collagen and elastin fibres bathed in hyaluronic acid. Collagen provides strength and firmness, elastin suppleness, hyaluronic acid water retention. As the mesh thins, skin loses density: lines settle in, complexion looks duller.
Humans have around thirty types of collagen. Three matter here: type I, dominant in skin, bone and tendon; type II, specific to cartilage; type III, found in young tissue and blood vessels. A skin-oriented supplement logically contains type I, alone or with III.
Why it declines, and what speeds it up
Age-related decline is unavoidable, but its pace depends heavily on lifestyle. Four factors weigh clearly:
- Unprotected sun exposure: UV directly degrades collagen fibres. By far the leading cause of skin ageing.
- Smoking, which reduces dermal blood supply and collagen synthesis.
- Excess sugar, through glycation: proteins stiffen and lose their suppleness.
- Lack of sleep and chronic stress, which disrupt overnight cellular repair.
In other words, protecting existing collagen is at least as useful as adding more. Daily sunscreen does more for your skin than any supplement.
Supplements: what the research says
The objection is well known: a protein you swallow is digested, cut into amino acids, and nothing guarantees it reassembles as skin collagen. That's true of native collagen.
Current products therefore use hydrolysed collagen peptides: the protein is pre-cut into short fragments that are absorbed more readily. Several clinical trials indexed on PubMed have measured skin elasticity and hydration after 8 to 12 weeks of daily intake.
What honesty requires: results exist but stay modest, protocols vary a great deal, and part of the research is manufacturer-funded. There is moreover no authorised health claim for collagen in the EU register — which is why no serious brand promises an anti-wrinkle effect.
Choosing your collagen
The form
Look for hydrolysed collagen peptides, with a stated molecular weight — generally 2,000 to 5,000 daltons. The shorter the fragments, the better they're absorbed.
The source
Marine (fish) or bovine, mainly. Marine collagen is predominantly type I, so skin-oriented; bovine provides types I and III. There is no plant collagen: « vegan » products actually supply nutrients that support your own synthesis, which is a different mechanism and should be stated as such.
The dose
Studies mostly use 2.5 to 10 g a day. Below 2.5 g, the benefit isn't demonstrated — worth checking on the label, since some products pair a beautiful image with 500 mg of collagen.
The cofactors
Vitamin C is essential: it contributes to normal collagen formation for the normal function of skin — one of the few authorised claims in this field. Zinc and copper also contribute to the maintenance of normal skin.
What matters as much as supplementing
Enough protein at each meal supplies the base amino acids — glycine, proline, hydroxyproline. A diet rich in vitamin C (citrus, kiwi, peppers, parsley) allows them to be assembled. Hydration, sleep and sun protection do the rest.

How long before you see anything
Dermal renewal is slow. Studies that observe an effect measure it after 8 to 12 weeks of daily intake: that's the minimum to allow. A three-week course proves nothing, either way.
And the limit has to be stated plainly: a supplement doesn't fill a wrinkle, doesn't replace sun protection, and doesn't make up for chronically insufficient sleep.
Precautions
Marine collagen is contraindicated with fish or shellfish allergy. Like any food supplement, it doesn't replace a varied, balanced diet or a healthy lifestyle, and it neither prevents, treats nor cures any disease. If pregnant, breastfeeding or on medication, seek advice from a healthcare professional.
In practice
2.5 to 10 g of hydrolysed peptides a day, with vitamin C, for at least two months, alongside a decent diet and daily sun protection. It's the whole that produces the result, not the supplement alone.
