Sports recovery: what works, in order of importance

One clarification first: recovery doesn't happen in a tub. Sleep, calorie intake and load management weigh more than every supplement combined — and no product makes up for a six-hour night or three sessions too many. That said, two or three actives have genuinely demonstrated value, at precise doses. Here is the honest ranking, from most decisive to most incidental.
What happens during recovery
Training creates micro-damage in muscle, empties glycogen stores and generates nervous fatigue. Progress doesn't come from the session but from what follows: recovery is when fibres repair and adaptation is built.
Soreness — DOMS, delayed onset muscle soreness — peaks 24 to 48 hours after effort and mainly follows eccentric movements, where muscle brakes under load. It measures neither the quality of the session nor of recovery: training without soreness is entirely normal.
1. Sleep, the first lever by far
Deep sleep is when most growth hormone secretion and protein synthesis occur. Work on sleep restriction in athletes, indexed on PubMed, shows degraded performance and reaction time, and a raised injury risk.
The target: seven to nine hours, with a regular wake time. An athlete who sleeps badly doesn't recover, whatever their nutrition. Our advice on sleeping better naturally details the protocols.
2. Eating enough, quite simply
The commonest cause of stalling and chronic fatigue in amateur athletes isn't a missing supplement: it is an energy deficit. Too few calories for the training load, and the body arbitrates — repair slows, and hormonal and immune systems follow.
On protein, the markers are established: 1.4 to 2 g per kilo of body weight per day for someone training regularly, spread across three or four servings. Beyond that, no benefit is demonstrated.
On carbohydrates, they restore glycogen: cutting them around sessions lengthens recovery, as many discover attempting a low-carb diet mid-preparation.
3. Load management
Three intense sessions in a row without an easy day builds accumulating fatigue. Alternating intensity and recovery isn't weakness, it is the very mechanism of progress. A lighter week every three to five weeks often does more than another supplement.
Signs of overload worth knowing: rising resting heart rate, deteriorating sleep, irritability, dropping motivation, performance going backwards despite training. These are stop signals, not obstacles to push through.
4. Supplements with solid data
Protein powder
Not an active but a convenience: a practical way to reach daily intake when food doesn't suffice. Whey, casein or plant proteins all work, differing mainly in absorption speed and amino acid profile. The famous thirty-minute « anabolic window » has been largely relativised: the day's total is what counts.
Creatine monohydrate
The best-documented supplement in the field, with hundreds of studies: gains in strength and power on short repeated efforts, and a favourable effect on between-set recovery. The protocol is simple — 3 to 5 g a day, every day, no loading phase required, at any time. The one to two kilos gained early on is intramuscular water, not fat.
Magnesium, if intake is insufficient
It contributes to normal muscle function and to reducing tiredness — two claims authorised in the EU register. Needs rise with sweating, and dietary intake is often borderline. Prefer bisglycinate or citrate over oxide, poorly absorbed and laxative.
5. Supplements with thinner data
- BCAAs: little value if overall protein intake is sufficient, which it is for most people. They supply three amino acids a protein shake already contains.
- Omega-3: modest effect on inflammation and soreness, clearer in people whose diet supplies little.

- High-dose antioxidants: to avoid around sessions. Several studies suggest massive vitamin C and E supplementation can blunt training adaptations — oxidative stress is part of the signal.
What does little or nothing
Post-session stretching doesn't prevent soreness: long established, despite the persistence of the habit. Cold baths reduce the sensation of soreness but may likewise blunt adaptations in resistance training — useful between close competitions, questionable in a building phase.
As for sugary recovery drinks after a thirty-minute session, they mainly supply calories a recreational athlete doesn't need.
When to see a healthcare professional
- sharp, localised pain during effort, or persisting more than a few days at rest;
- very dark urine after unusually intense effort, with marked muscle pain: an emergency, suggesting rhabdomyolysis;
- persistent fatigue despite rest, a lastingly raised resting heart rate, periods stopping in female athletes;
- repeated injuries, often linked to chronic energy deficit.
A food supplement does not replace a varied, balanced diet or a healthy lifestyle. Competing athletes must also check the anti-doping compliance of what they use: cross-contamination exists, and responsibility remains the athlete's.
